How to Train During a Cut: Rep Ranges, Volume, and Cardio

The single rule that governs training during a cut: keep intensity, cut volume. Keep the weight on the bar heavy and your effort high, but reduce total sets because your recovery is limited in a deficit. That one principle protects your muscle. The lifters who lose strength on a cut almost always do the opposite, they drop the weight, chase "toning" with light high-rep circuits, and pile on cardio. That tells your body it doesn't need the muscle, so it lets it go.

Your Training Goal Changes on a Cut

In a bulk, training drives progress. In a cut, training's job is different: it's stimulus maintenance, not progression. The calorie deficit is what changes your body composition. Your program's only job is to preserve the muscle and strength you already built. Once you understand that, the adjustments make sense, you're defending what you have, not chasing new gains.

Rep Ranges: Keep It Mostly Heavy

The biggest myth in cutting is that high reps and light weights "get you shredded." They don't. Higher-rep work increases metabolic fatigue while reducing the mechanical load that actually signals your body to keep muscle, and it's harder to recover from in a deficit.

Keep most of your working sets in the 6 to 12 rep range, anchored by heavier compound work in the 4 to 8 range. Some lifters like to keep a portion of sets in a slightly higher range (up to ~15) for joint-friendly volume, that's fine, but the core of your training should stay heavy. The load is what preserves strength.

Volume: Cut Sets, Not Weight

This is where the "cut volume" half of the rule lives. Because recovery is compromised on a deficit, trying to maintain your full bulking volume leads to accumulated fatigue, joint pain, and eventually muscle loss anyway.

Reduce total volume by roughly 20 to 30 percent. If you were doing 16 to 20 sets per muscle group per week, drop to about 12 to 14. Research consistently shows you can maintain muscle on surprisingly low volume as long as intensity stays high, so this reduction is safe.

The key is what you cut:

✅ Cut accessory and isolation work first (extra arm, shoulder, and pump work)
✅ Keep your primary compound lifts (squat, hinge, press, row) at full effort and near-full volume
✅ These compounds give the most muscle-and-strength retention per set, so they're the last thing to reduce

Effort: Train Close to Failure, Not to the Ground

Intensity of effort still matters. Aim to finish most working sets with about 1 to 3 reps in reserve (you could have done 1 to 3 more). That level of effort tells your body the muscle is essential. But grinding every set to absolute failure in a deficit just digs a recovery hole you can't climb out of. Hard, clean sets, not maximal destruction.

Frequency: 3 to 4 Quality Days Beats 6 Junk Days

More training days does not mean more volume, the two are separate levers. Most lifters do best on a 4-day upper/lower split or a 3-day full-body setup during a cut, hitting each muscle group about twice a week.

Three well-run full-body days often preserve muscle just as well as four or five days of scattered volume, and they're easier to recover from when you're eating less. If your energy is dropping, the fix is fewer exercises, not lower weight on the main lifts.

Deload More Often on a Cut

Fatigue builds faster in a deficit, so you'll need to back off more frequently than in a bulk. Cardio: A Tool, Not the Engine

Lifting protects muscle. Cardio burns extra calories but does almost nothing to preserve it, and too much cuts into the recovery your lifting depends on.

If you use cardio, keep it mostly low-intensity (walking is ideal), 2 to 3 short sessions a week, and treat it as a small nudge to your deficit. ✅ Time most of your carbs around training

Pull volume back or take a deload if you see:

✅ Strength dropping more than ~10 percent across your compound lifts
✅ Training energy, sleep, and hunger all crashing at once
✅ Joint aches and lingering soreness that don't clear
✅ Sessions consistently feeling like a fight to finish

Training during a cut is not about training "harder" or switching to burn-focused workouts.
