The Warm-Up Protocol: What to Do Before Lifting Instead of Static Stretching

A good warm-up should make you more prepared to lift. It should not leave you tired, distracted, or weaker before the first working set begins.
Yet many people still approach warming up in one of two ways:
- They perform several minutes of random static stretches.
- They skip the warm-up completely and load the bar immediately.
Neither approach is ideal.
The purpose of warming up is not simply to feel loose. It is to raise your readiness, move through the ranges of motion required for the workout, rehearse the exercises, and gradually prepare for the loads you intend to use.
This is the Warm-Up Protocol: a practical system for preparing to lift without wasting energy on a long, complicated routine.
What Is the Purpose of a Warm-Up?
A warm-up should help create a smoother transition from rest or daily activity into demanding resistance training.
A useful warm-up may help you:
- Increase muscle temperature
- Increase blood flow
- Move more comfortably through the required range of motion
- Practice the movement you are about to load
- Evaluate pain, stiffness, and coordination
- Prepare mentally for the session
- Improve readiness for strength, power, or higher-effort training
The warm-up should also provide information. If an exercise feels unusually painful, unstable, or poorly coordinated during the lighter sets, that is useful feedback before heavier weight is added.
Is Static Stretching Bad Before Lifting?
Static stretching is not automatically bad.
The problem is using long, intense static stretches as the only preparation immediately before strength, power, or explosive exercise.
Research suggests that prolonged static stretching can temporarily reduce force and power output, particularly when stretches are held for longer durations and are not followed by active, movement-specific preparation.
Shorter stretches appear less likely to cause a meaningful performance reduction, especially when they are included inside a complete warm-up that also contains dynamic movement and exercise-specific activity.
The practical takeaway is simple:
- Do not use a long static-stretching routine as your entire warm-up.
- Do not aggressively stretch a muscle immediately before asking it to produce maximum force.
- Use brief static stretching only when a specific restriction is interfering with the movement.
- Follow any necessary stretching with active movement and progressive warm-up sets.
Static Stretching vs Dynamic Stretching
Static Stretching
Static stretching involves moving into a position and holding it for a period of time.
Examples include:
- Holding a hamstring stretch
- Holding the bottom of a hip-flexor stretch
- Pulling an arm across the chest and maintaining the position
- Holding a calf stretch against a wall
Static stretching can improve range of motion and may be useful when performed separately, after training, or as a targeted part of the warm-up.
It does not need to be eliminated. It needs to be used for a reason.
Dynamic Stretching
Dynamic stretching uses controlled movement to take joints and muscles through relevant ranges of motion.
Examples include:
- Leg swings
- Walking lunges
- Bodyweight squats
- Arm circles
- Controlled hip rotations
- Thoracic rotations
Dynamic movement is often better suited to the period immediately before training because it combines mobility with active muscular control.
Do not turn dynamic stretching into uncontrolled swinging. Move deliberately and use ranges of motion you can control.

Begin by gradually raising body temperature and moving out of the position you have been in during the previous part of the day.
This is especially useful if you:
- Just woke up
- Have been sitting at a desk
- Spent a long time driving
- Are training in a cold environment

Use approximately three to five minutes of easy activity, such as:
- Walking
- Cycling
- Rowing
- Incline treadmill walking
- Light sled work
You do not need to turn this phase into a conditioning workout. The goal is to feel warmer and more alert, not tired.
Phase 2: Mobilize What the Workout Requires
Do not perform every mobility drill you have ever seen.
Choose movements based on the workout.
For a lower-body session, you might use:
- Controlled bodyweight squats
- Reverse lunges
- Hip rotations
- Leg swings
- Ankle rocks
For an upper-body session, you might use:
- Arm circles
- Band pull-aparts
- Scapular push-ups
- Light cable rows
- Controlled thoracic rotations
Choose two to four drills and perform enough repetitions to improve movement quality. More exercises are not automatically better.
Phase 3: Activate Without Creating Fatigue
Activation work can help you feel and control muscles that will contribute to the session.
Examples include:
- Glute bridges before squatting or hinging
- Light hamstring curls before a lower-body session
- Band external rotations before pressing
- Light rows before bench pressing
- Bodyweight calf raises before lower-body training
The activation phase should not become a second workout.
One or two controlled sets are usually enough. If the target muscles are burning, shaking, and already fatigued, you likely did too much.
Phase 4: Rehearse the Main Exercise
The most important part of a lifting warm-up is usually the specific warm-up.
A specific warm-up means performing the exercise, or a very closely related version of it, with gradually increasing loads.
If you are preparing to squat, squat.
If you are preparing to bench press, bench press.
If you are preparing to deadlift, perform controlled deadlift warm-up sets.
This phase allows you to:
- Practice the movement pattern
- Evaluate technique
- Assess discomfort
- Increase exposure to the load
- Prepare mentally for the working sets
How to Structure Warm-Up Sets
Warm-up sets should gradually bridge the gap between an empty bar or light load and your first working set.
The heavier your working weight, the more gradual that progression may need to be.
A basic example for a compound exercise could look like this:
- Set 1: Very light load for 8 to 10 controlled repetitions
- Set 2: Approximately 40 to 50 percent of the working load for 5 to 8 repetitions
- Set 3: Approximately 60 to 70 percent for 3 to 5 repetitions
- Set 4: Approximately 75 to 85 percent for 1 to 3 repetitions
- Working set: Begin the programmed work
These percentages are examples, not rigid rules.
The exact number of warm-up sets depends on:
- The exercise
- Your strength level
- The working weight
- How you feel that day
- Whether the movement is first or later in the workout
- Whether you are training for strength, hypertrophy, or power
A person bench pressing 95 pounds does not need the same loading sequence as someone bench pressing 365 pounds.
Do Not Waste Repetitions During Warm-Up Sets
The purpose of warm-up sets is preparation, not fatigue.
As the load increases, the number of repetitions should usually decrease.
Performing 15 repetitions with every warm-up weight can reduce performance before the working sets even begin.
A useful warm-up should leave you feeling:
- Warmer
- More coordinated
- More confident
- Prepared for the load
- Not noticeably fatigued
Sample Lower-Body Warm-Up
Assume the workout begins with squats.
- General movement: Three minutes of walking or cycling
- Ankle rocks: Eight controlled repetitions per side
- Reverse lunges: Six repetitions per side
- Bodyweight squats: Eight to ten controlled repetitions
- Empty-bar squat: Eight repetitions
- Progressive squat warm-up sets: Gradually increase the load while reducing repetitions
- Working sets: Begin the programmed session
If ankle or hip mobility is limiting your squat, add one targeted drill. Do not add ten unrelated drills.
Sample Upper-Body Warm-Up
Assume the workout begins with bench press.
- General movement: Two to three minutes of easy rowing or walking
- Arm circles: Eight to ten controlled repetitions in each direction
- Band pull-aparts: Ten to fifteen repetitions
- Scapular push-ups or light cable rows: Eight to twelve repetitions
- Empty-bar bench press: Eight to ten controlled repetitions
- Progressive bench warm-up sets: Increase weight while reducing repetitions
- Working sets: Begin the programmed session
The shoulders should feel prepared, not exhausted from excessive band work.
When Static Stretching May Still Make Sense
Static stretching can still be useful before lifting when a specific restriction prevents you from reaching the position required for the exercise.
For example, a brief targeted stretch may be helpful when limited calf flexibility prevents a comfortable squat position.
Use the minimum intervention needed:
- Identify the actual restriction.
- Use a brief, controlled stretch.
- Follow it with active movement through the new range.
- Perform exercise-specific warm-up sets.
- Reassess the movement.
Do not stretch through sharp pain, numbness, or unusual symptoms.
Does Foam Rolling Belong in the Warm-Up?
Foam rolling is optional.
Research suggests that foam rolling can temporarily increase range of motion without clearly reducing strength or power. That does not mean everyone must foam roll before training.
Foam rolling may be useful when:
- A specific area feels unusually stiff
- It helps you move more comfortably
- You enjoy it and it does not make the warm-up excessively long
- It improves the range required for the upcoming exercise
Use it briefly and with purpose. Spending 20 minutes rolling every muscle before every workout is rarely necessary.
How Long Should a Warm-Up Take?
For many normal gym sessions, approximately 8 to 15 minutes is enough.
A longer warm-up may be useful when:
- The working loads are very heavy
- The environment is cold
- You just woke up
- You feel unusually stiff
- You are preparing for explosive performance
- The session begins with a highly technical movement
A shorter warm-up may be enough when:
- You are already physically active
- The first movement uses a relatively light load
- You are continuing to train the same muscle group
- The exercise is stable and technically simple
Do not measure the warm-up only by time. Measure whether it prepares you for the planned work.
Do You Need to Warm Up Before Every Exercise?
You usually do not need to repeat the entire warm-up before every movement.
After the first major exercise, your body is already warmer and the relevant muscles may already be prepared.
However, one or two lighter preparation sets may still be appropriate when:
- You switch to a different movement pattern
- You begin training a new muscle group
- The exercise uses a significantly different joint position
- The working load is heavy
- The movement is technically demanding
For a stable isolation exercise later in the session, one lighter set may be enough.
Common Warm-Up Mistakes
Performing Only Static Stretching
Static stretching does not rehearse the skill or loading demands of the exercise you are about to perform.
Turning the Warm-Up Into Cardio
The goal is to increase readiness, not arrive at the first working set already exhausted.
Doing Too Many Activation Exercises
Activation work should improve control without fatiguing the muscles you need for the main lift.
Skipping Specific Warm-Up Sets
A few arm circles do not prepare you to bench press a heavy load. Rehearse the actual exercise.
Making Huge Jumps in Weight
Progressive loading gives you opportunities to assess technique and readiness before reaching the working weight.
Performing Too Many Warm-Up Repetitions
As the load gets heavier, reduce repetitions to preserve energy.

Ignoring Pain
A warm-up is not a tool for forcing through sharp or unusual pain. Modify the exercise or seek appropriate evaluation when needed.

How to Build Your Own Warm-Up
Use this five-question checklist:
- What is the first major exercise?
- What joints and ranges of motion does it require?
- Do I have a specific restriction today?
- How heavy and technical is the planned work?
- What is the minimum preparation needed to feel ready?
Then build the warm-up:
- Three to five minutes of general movement when needed
- Two to four targeted dynamic movements
- One or two brief activation exercises when useful
- Progressive, exercise-specific warm-up sets
- Begin the workout before fatigue develops
The Bottom Line
Static stretching is not forbidden. It is simply not a complete lifting warm-up.
Raise your temperature. Move through the ranges required for the workout. Address specific restrictions. Activate without creating fatigue. Rehearse the main exercise with progressively heavier loads.
The best warm-up is not the longest routine. It is the shortest routine that reliably prepares you to perform.
Move with purpose. Rehearse the lift. Save your energy for the work.
